Workout formats
Superset, dropset, AMRAP, EMOM, circuit and density: what each one is, when it fits, and how it gets written into a session.
A workout format is how work and rest are arranged inside a session: how many exercises get chained, how long the wait between them is, and what governs the clock. It does not change what gets trained, it changes how much fits in the time available and at what cost in fatigue. You pick one from the client's real constraint: a short calendar, a crowded floor, a technical lift that needs short sets, or a last set that has to deliver more.
Superset
A superset is two exercises performed back to back with no rest between them, resting only after the pair is finished. When the exercises work opposing muscles it is an antagonist superset; when they work the same muscle, fatigue accumulates far faster and the load on the second exercise drops.
How to apply it
Build it from two exercises that do not compete for the same point of fatigue: a push with a pull, quads with hamstrings. That way both loads hold up and the only thing cut is dead time. The same-muscle version sinks the load on the second exercise, so keep it for the end of the session and for isolation work, not for the day's main lifts.
A worked example
Bench press 4x8 paired with barbell row 4x8. You do the 8 bench reps, move straight to the row with no rest, and only after the pair is done do you rest 90 seconds. The four pairs fit in about 12 minutes, against the 20 the same eight sets would take separately.
Dropset
A dropset is a set that, on reaching close to failure, immediately continues with a lighter weight and no rest, until approaching failure again. It extends a single set past the point where it would normally end, adding total work without adding rest time.
How to apply it
Prescribe it on the last set of an exercise, not on all of them: it is expensive in fatigue and cheap in time. The usual drop is 20 to 30 percent of the load, once or twice, without changing exercise. It pays off on machines, cables and dumbbells, where dropping the weight takes three seconds; on a heavy barbell compound the logistics eat the effect.
A worked example
Leg extension: 12 reps at 40 kg to RIR 1, drop to 30 kg for 8 more, drop to 20 kg for 6. It gets logged as one set, it has three stretches, and it adds about 40 seconds to the session.
AMRAP
AMRAP stands for as many reps (or rounds) as possible: doing as many repetitions or rounds as you can, either within a fixed time or until technical failure on a set. In strength training it is usually a final set to failure; in conditioning, a time block with a repeating circuit.

How to apply it
These are two different uses and they are better kept apart. As a final set at a known load it measures: the reps achieved estimate the 1RM and say whether the week's load came up short. As a time block it is conditioning, and what gets logged is completed rounds, which become the reference when the same block comes back.
A worked example
Squat 3x5 at 100 kg plus a fourth AMRAP set at 90 kg. If 9 reps come out, the Epley formula puts the estimated 1RM at 117 kg, and next week's progression starts from there. In conditioning: 12 minutes of 5 pull-ups, 10 push-ups and 15 squats, logging completed rounds.
EMOM
EMOM stands for every minute on the minute: at the top of each minute you perform a fixed number of reps, and whatever time is left over is the rest. The faster the work gets done, the longer the rest, so the format regulates density on its own.

How to apply it
The working rule is that each minute's work fits in 40 seconds or less: once it eats nearly the whole minute there is no rest left and the format turns into one long set with form falling apart. It is good for accumulating quality reps on a technical lift, and for enforcing a rest floor the client will not shorten on their own.
A worked example
Power clean, 10 minutes, 3 reps at the top of every minute at 70 percent of 1RM. That is 30 technical reps in 10 minutes, with 40 to 45 seconds of rest between sets and no long set where the bar drifts off the pattern.
Circuit
A circuit is a sequence of three or more exercises performed one after another with little or no rest, repeating the full round several times. Unlike a superset, which is two exercises, a circuit chains one station after another and usually mixes different movement patterns.
How to apply it
Order the stations by alternating patterns (push, pull, lower body, core) so local fatigue does not stack and every station arrives with some capacity left. With a group, each person starts at a different station and rotates, which is what lets eight clients train in one room without queueing for a bench. The circuit's real rest is the one between rounds.
A worked example
Five stations of 40 seconds of work and 20 of transition: leg press, cable row, shoulder press, dumbbell Romanian deadlift and plank. Each round takes 5 minutes; three rounds with 2 minutes of rest between them come to 19 minutes on the floor.
Training density
Training density is how much work gets done per unit of time. Raising it means doing the same volume in less time, shortening rest or chaining supersets and circuits, instead of adding sets. It is a route to progressive overload that touches neither the load nor the set count.
How to apply it
It is the variable to move when the client's limit is the calendar rather than recovery. Measure first: same work, a stopwatch, sets per minute. Then cut rest in small steps, 90 to 75 seconds rather than 90 to 45, and check that the reps hold. Once they start dropping, density rose at the cost of volume and the change stopped being a progression.
A worked example
A 24-set session that currently takes 60 minutes runs at 0.4 sets per minute. Cutting rest from 90 to 75 seconds fits the same 24 sets into 54 minutes and lifts density to 0.44, with neither the load nor the set count touched.
